How I Calculated My Critical Speed (And Why Your Running Needs It)

For years, I treated every single run like a mini-race. If I wasn't sweating buckets or gasping for air, I felt like I wasn't doing enough. Does that sound familiar? I ran my first half and full marathons back in 2011-12, but then life took over. I took a long break from racing, and when I finally decided to get back into it last year, I made a huge mistake: I was running my "easy" runs way too fast.
I joined an online fitness community and started following a structured plan. The plan said 70-80% of runs should be easy. But I didn't truly understand what "easy" meant. I remember running the TSEC Marathon in Mumbai with my college buddy. ( Blog link) We were chatting while running, which is a classic sign of an easy run, but I was struggling to keep it up. By the end, I was completely drained. My friend looked at me and said, "Nirav, you are training at the wrong pace."

What is Critical Speed for Running?
Think of your body like a car. If you drive at top speed, you burn fuel quickly and the engine overheats. If you drive at a steady, efficient speed, you can go for hundreds of kilometers. Critical Speed for running is that "sweet spot" speed. It is the maximum intensity you can hold for an extended duration before your body can no longer clear the metabolic waste (like lactate) as fast as it’s being produced.
When you train above this speed, you are working your anaerobic system. When you train below it, you are working your aerobic system. Knowing this number changes everything because it tells you exactly how hard you should be pushing on any given day.
Critical Speed vs. Lactate Threshold: What’s the Difference?
You might have heard coaches talk about "Lactate Threshold." It sounds complicated, but here is the simple version.
Lactate Threshold is the point where your blood lactate levels start to rise rapidly. It’s a physiological marker that shows how well your body handles intensity.
Critical Speed is actually a performance metric based on your speed. It is very closely related to your lactate threshold, but it’s much easier to measure on your own. While lactate threshold testing often requires a lab and a blood prick, you can find your Critical Speed with just a watch and a bit of effort on the road.
In simple terms:
Lactate Threshold is what is happening inside your muscles (chemical change).
Critical Speed is what you can actually do on the track (physical pace).
For most of us, they represent the same boundary. If you train near your Critical Speed, you are effectively pushing your body’s ability to manage that threshold, which makes you a faster, more efficient runner.
Why My "Easy" Runs Were Killing My Progress
Before I calculated my Critical Speed, I thought "easy" meant "whatever pace I feel like today." I would go out, feel good, and run at a pace that was actually closer to my threshold. I felt like I was working hard, so I must be getting faster, right?
Wrong. Because I was running my easy runs too fast, my body never fully recovered. I wasn't building the aerobic base I needed; I was just constantly stressing my muscles. This is the "Grey Zone"—where you aren't training easy enough to recover, and you aren't training hard enough to improve.

Once I realized this, I used our Critical Speed Calculator to fix it. I decided to run two time trials to get accurate data:
1km Time Trial: I ran this at a very fast, hard effort. My result was 6:19 min/km.(Strava Link)

Now, I know exactly what pace to run for my long runs, my intervals, and my recovery days. The fatigue disappeared, and my consistency improved immediately.
How to Calculate Your Own Critical Speed
You don't need a lab. You just need to follow these steps:
Choose Two Distances: A 1km run and a 3km or 5km run work best.
Warm Up Well: Do not skip the warm-up! Spend 10-15 minutes jogging and doing some dynamic stretches.
Run Hard: These are not easy runs. Run them as if you are racing. Give them your best effort.
